Step and Rotate Throw
About This Exercise
A standing rotational throw with a deliberate step-into shift — the lead foot steps toward the wall during the rotation, transmitting force through the landing leg into the throw. Reinforces the step-and-rotate timing used in rotational sports. Distinct from any static-stance rotational throw.
1Setup
Stand perpendicular to a sturdy wall (or partner) about 6-10 feet away, feet hip-width. Hold the medicine ball at the trail-side hip with both hands. Weight on the trail leg, lead foot light.
2Execution
Initiate the rotation, then step the lead foot toward the wall as the trunk rotates. As the lead foot lands, drive the throw — the rotation accelerates because the new stance gives you something to push against. Release horizontally toward the wall. Catch the rebound, reset to the start position, and repeat. Complete all reps on one side, then turn around for the other.
Pro Tips
- Step lands first, then the throw releases — the step transmits force into the throw, it does not follow it
- Small step — about 6-12 inches forward toward the wall — not a giant lunge
- Drive the lead-side hip down and through as the foot lands — the throw rides that drive
- For golfers: reinforces the step-and-rotate timing used in rotational sports
