Your body is an adapter. Give it a load it can barely handle, and it responds by building the capacity to handle that load comfortably. Once a weight feels routine, the stimulus has faded; the muscle has already solved that problem. - Load. The obvious one. Adding 2.5kg to your squat when the current weight has become manageable.
- Reps. Taking a set from 8 to 10 reps at the same weight is more work done at that load.
- Sets. Moving from 3 to 4 working sets adds volume — a well-supported driver of hypertrophy when recovery keeps pace (Schoenfeld et al., 2017).
- Range of motion. A deeper squat makes the same weight harder. For the hamstrings specifically, one trial found training them at long muscle lengths (seated rather than prone leg curls) produced greater growth (Maeo et al., 2021). Use the fullest controlled range your mobility allows. Tempo and rest are not dials in the same sense. Slowing the lowering phase to 3 seconds or cutting rest from 3 minutes to 2 makes a session harder, but harder is not automatically overload: shorter rest can cost you reps and load on later sets, and slower tempo usually means lighter weights. Treat them as deliberate programming choices for a specific goal, and only count them as progression while your logged output (load × reps × sets) holds or climbs.

Beginners progress fastest on load. Intermediate and advanced lifters usually progress by rotating reps, volume, and range while letting load climb more slowly.
How to apply it: a practical protocol
- Pick a rep range per exercise. e.g. 6–10 for compound lifts, 10–15 for isolation work.
- Start at the bottom of the range. Choose a weight you can control for all prescribed sets with 1–2 reps left in reserve (roughly RPE 8–9). Reps-in-reserve estimates are approximate; err on the conservative side.
- Add reps session to session. Each week, try to add one rep to at least one set until you reach the top of the range on every set.
- Add load, reset reps. When you hit the top of the range across all sets with clean form, add 2.5–5% and drop back to the bottom of the range.
- Deload when your log tells you to. If performance slides or soreness lingers across a week or more, take a lighter week: cut load, sets, or effort by enough to feel genuinely easy, then rebuild. Beginners rarely need scheduled deloads; experienced lifters often plan one every 4–8 weeks. Fatigue masks fitness.
- Log everything. Weight, reps, sets, RPE. Your log tells you exactly what to beat next session — that is the whole mechanism.
A flat or slightly down session is normal. Judge progression across weeks and training blocks, not against every single previous workout.
